Every lifter runs into this. The machine you programmed is occupied, your gym never bought one, or you train at home and it was never an option. This page gives you a working substitute for every major gym machine, and more importantly, the reasoning to choose your own when you meet a machine that is not on this list.
The short version
A good substitute is not simply another exercise for the same muscle. It has to match four things: the joint action, the point in the range of motion where load is heaviest, whether the muscle is loaded while stretched, and how much stability the machine was providing for you.
Match those four and the substitute trains the same thing. Miss them and you have just done a different exercise, which is exactly why so many swaps quietly stop producing results.
The four-point test for any substitute
Most articles on this topic hand you a list of exercises that involve the same muscle and stop there. That is why the advice so often feels off. A leg press and a leg extension both involve the quads, but swapping one for the other changes what you are training.
Run any candidate substitute through these four checks. If it passes three, it is usable. If it passes four, it is a genuine replacement.
1. Joint action
Is the same joint doing the same thing? A leg extension is knee extension with the hip held still. A squat is knee extension plus hip extension. Those are different jobs. If you replace an isolation movement with a compound one, you have added a second joint and the target muscle is no longer the limiting factor.
2. Where the load peaks
Machines and cables hold tension across the whole range. Free weights do not, because resistance depends on the angle of the limb against gravity. A cable fly loads the chest hard at full stretch and at full squeeze. A dumbbell fly loads it hard at the stretch and almost not at all at the top. If your original exercise peaked somewhere specific, your substitute needs to peak there too.
3. Loaded stretch
Training a muscle under load while it is lengthened is one of the more reliable drivers of growth in the current research. Some machines are built around this, some are not. A pec deck loads a deep stretch. A machine chest press mostly does not. Check whether the exercise you are replacing had a loaded stretch, and pick accordingly.
4. Stability
A machine holds your torso, your path and your balance. Remove it and some of your effort goes into stabilising rather than into the target muscle. That is not automatically bad, but it does mean you cannot expect the same loads or the same proximity to failure. Expect to drop weight and to feel the movement in more places.

Chest machines
Chest machines are the easiest group to replace, because dumbbells and a bench cover most of what they do. The one genuinely hard case is the cable crossover, since nothing free-weight holds tension at the fully squeezed position.

The one to get right
If you are replacing a pec deck with dumbbell flyes, do not chase the top of the movement. Once your hands pass above your chest the dumbbells are loading nothing. The value is in the bottom half, so control the descent, pause briefly at the stretch, and stop the concentric before your arms reach vertical.
Back machines
Back machines are harder to replace than chest machines for one reason: pulling downward against gravity is impossible without either a cable, a band, or your own bodyweight on a bar. If you have no pull-up bar and no anchor point, vertical pulling is the single biggest gap in a home setup.

No pull-up bar and no anchor point?
Inverted rows are your fallback, but they are a horizontal pull, not a vertical one. Cover the gap by adding a dumbbell pullover, which trains the lats through shoulder extension without needing anything overhead. Two sets of pullovers alongside your rows will get you most of the way.
Leg machines
This is the group where substitution gets genuinely difficult. Leg machines exist because loading the quads and hamstrings heavily without also loading your spine and your balance is hard to do with free weights alone. Expect the closest matches here to be the ones nobody enjoys doing.

Why leg extensions are the hardest machine on this list
Almost every leg exercise you can do without a machine involves the hip. Knee extension with the hip held still, loaded, and through a full range is genuinely rare outside the machine. The reverse Nordic curl is the closest you will get, and it is difficult enough that most people need several weeks of regressions first. Shoulder and arm machines
Good news here. Arm machines are the most replaceable group on the list, because the joint actions are simple and dumbbells or bands reproduce nearly all of them. The only real consideration is the resistance curve, since cables hold tension where free weights lose it.

If you take one thing from this section: when replacing a cable exercise with a dumbbell one, the dumbbell version usually loses tension at the end of the movement. Either accept that and train the stretched portion harder, or use a band, which does the opposite and gets harder as you contract.

Swaps that do not work
These come up constantly in forum threads and in the articles that currently rank for these keywords. Each one fails at least one point of the four-point test.

Three worked examples
Reading tables is one thing. Here is the reasoning applied to three situations that actually happen, so you can see the four-point test doing its job.
Example 1: the hack squat is taken and you have 40 minutes
Your session called for four sets of hack squats. The machine has a queue.
- Joint action. Knee and hip extension, torso supported, knees travelling forward. You need a squat pattern, not a lunge.
- Load peak. Hardest in the bottom half. Free-weight squats are also hardest at the bottom, so this transfers.
- Loaded stretch. Yes, deep bottom position. Your substitute needs full depth.
- Stability. The machine held your back. Without it, your torso becomes the weak link, so lower the load.
The call: heel-elevated goblet squats. Put your heels on a pair of small plates or a wedge, hold one heavy dumbbell at your chest, and go to full depth. The elevation reproduces the forward knee travel, the goblet position keeps your torso upright the way the machine’s back pad did. Run three sets of ten to twelve, since you will not load it as heavily.
Example 2: hotel gym, dumbbells only, back day
Rack of dumbbells up to 25kg, one flat bench, no bar and no cables.
Horizontal pulling is straightforward: single-arm dumbbell rows braced on the bench, and chest-supported rows lying face down on an incline. Vertical pulling is your gap. With no bar and no anchor, the dumbbell pullover is the answer. It trains the lats through shoulder extension, which is the same joint action the pulldown uses, and the bench gives you the range.
The session: chest-supported dumbbell row 4 x 10, single-arm dumbbell row 3 x 12 per side, dumbbell pullover 3 x 12, bent-over rear delt raise 3 x 15. That covers horizontal pull, vertical pull and rear delts with nothing but dumbbells and a bench.
Example 3: home gym, no leg machines at all
A pair of adjustable dumbbells, a bench, some bands. You want a leg session that does not leave the quads undertrained.
Compounds are easy. The gap is knee-dominant isolation and hamstring curls, because both of those live on machines in a commercial gym.
- Bulgarian split squat, 3 x 8 per leg, dumbbells at your sides. This is your leg press substitute.
- Heel-elevated goblet squat, 3 x 12. This is your hack squat substitute.
- Reverse Nordic curl, 3 x 8, on a folded towel. This is your leg extension substitute. Start with a short range and build it.
- Slider or towel leg curl, 3 x 10. This is your lying leg curl substitute, and on a hard floor it works remarkably well.
- Single-leg standing calf raise off a step, 3 x 15 per leg, holding one dumbbell.
That session covers every joint action the machine version would, with roughly 200 pounds of equipment fewer.
Common questions
Will I lose muscle if I train with substitutes instead of machines?
No, provided the substitute passes the four-point test and you keep taking sets close to failure. Muscle responds to tension, effort and progression, not to the brand of equipment producing it. What you may lose is convenience: machines make it easier to reach failure safely, so free-weight substitutes often need a slightly more conservative approach to the last rep or two.
How much weight should I use on a substitute compared to the machine?
Expect to use noticeably less, and stop trying to match the number. Machines remove stabilisation, so more of the load reaches the target muscle. A useful starting point is to pick a weight you could manage for about four more reps than your target, do a set, then adjust. After two sessions you will know the right load.
Are resistance bands actually a serious substitute or just a beginner option?
They are serious for anything where the cable version held tension through the contraction: pushdowns, pulldowns, crossovers, abduction, face pulls. Bands get harder as they stretch, which is the opposite of a free weight, and that makes them the closest thing to a cable machine you can own cheaply. They are a poor substitute for heavy compound work, because the resistance is lightest exactly where you are weakest.
What if the machine I want to replace is not on this page?
Run it through the four-point test at the top. Identify the joint action, where the load peaks, whether there is a loaded stretch, and how much stability the machine gave you. Then find a free-weight or band movement that matches on at least three of the four. That process works for any machine, including ones that have not been invented yet.
Can I just do more sets of a compound lift instead of using isolation substitutes?
Partly, but not for everything. Compounds cover a lot of ground, and for the chest, back and shoulders you can get most of the way with presses and rows alone. Where it breaks down is the quads and hamstrings, because compound leg work loads the hip as well, and the hip usually fatigues first. That is why knee-isolation substitutes matter more than arm-isolation substitutes.
Do I need to change my set and rep scheme when I switch to substitutes?
Usually a small adjustment helps. Free-weight substitutes involve more stabilising muscles, so very heavy low-rep work gets limited by balance rather than by the target muscle. Moving to a slightly higher rep range, roughly eight to fifteen, tends to work better and is easier to judge for proximity to failure.
Is a Smith machine a good substitute for free weights, or the other way round?
It goes both ways depending on what you are after. The Smith machine removes the balance demand, which lets you push closer to failure on pressing and squatting patterns. Free weights demand more stabilisation and carry over better to unsupported movement. Neither is wrong. If you are substituting a Smith machine exercise, treat it as a supported movement and pick a supported free-weight version, such as a dumbbell press against a bench.
How long before a substitute stops feeling awkward?
Give it three to four sessions. Most of the initial awkwardness is coordination rather than strength, and it resolves quickly. If a movement still feels wrong after four sessions, it is usually a setup problem rather than a suitability problem: check your foot position, your bench angle, and whether you are actually reaching full range.
